A Simple Eight-Week Walking Plan
Knowing you should walk more is one thing; knowing exactly what to do each day is another. A simple plan removes the guesswork and helps you build fitness steadily without overdoing it. This eight-week plan takes you from short, easy walks to around 45 minutes of brisk walking, which is enough to improve your fitness and support weight control.
Before you start
If you have a health condition, have been inactive for a long time or have any doubts about exercising, check with your doctor first. Make sure you have comfortable, supportive shoes. Plan to walk five days a week, with two rest days or gentle activity days. Every walk should begin with five minutes of easy walking to warm up and end with a few minutes of slower walking to cool down.
Weeks one and two: building the habit
Walk for 15 minutes at a comfortable pace on five days. The goal is simply to get used to walking regularly. Do not worry about speed. Focus on good posture: head up, shoulders relaxed and arms swinging naturally. In week two, increase to 20 minutes if week one felt easy.
Weeks three and four: adding time
Increase your walks to 25 minutes in week three and 30 minutes in week four. Start to pick up the pace for the middle part of each walk so that you are breathing faster but can still hold a conversation. By the end of week four you will be meeting the recommended 150 minutes of moderate activity a week.
Weeks five and six: adding effort
Keep your walks at 30 to 35 minutes, but now add intervals on two of your walks. After warming up, walk briskly for three minutes, then fast for one minute, and repeat four or five times before cooling down. On your other walks, include a gentle hill or a longer route. These changes challenge your heart and muscles and help you keep improving.
Weeks seven and eight: going further
Build up to 40 minutes in week seven and 45 minutes in week eight. Keep two interval walks each week. Try one longer walk at the weekend, perhaps 60 minutes at a steady pace somewhere you enjoy, such as a park, a trail or along the coast.
The plan at a glance
- Week 1: 15 minutes, easy pace, 5 days
- Week 2: 20 minutes, easy to moderate, 5 days
- Week 3: 25 minutes, moderate, 5 days
- Week 4: 30 minutes, moderate, 5 days
- Weeks 5 and 6: 30 to 35 minutes, with intervals on 2 days
- Week 7: 40 minutes, with intervals on 2 days
- Week 8: 45 minutes, plus one longer weekend walk
Everyone is different. If a week feels too hard, repeat it before moving on. If you miss a few days, pick up where you left off rather than starting again. If you feel pain in your joints or feet, rest and check your shoes. If you feel chest pain, dizziness or unusual breathlessness, stop and seek medical advice.
Stay motivated
Track each walk on a calendar or app. Many people find that seeing a row of completed days is a powerful motivator. Walking with a friend, trying new routes and setting a goal such as a charity walk at the end of the eight weeks can also help.
After week eight
Keep walking 30 to 45 minutes most days and include some brisk or hilly walking each week to maintain your fitness. You might also add some strength exercises or stretching on rest days.
The bottom line
Eight weeks is enough time to turn walking into a habit and notice real improvements in your fitness. Follow the plan, adjust it to suit you and enjoy feeling stronger with every week.
